Whole oat porridge is one of the most nutritionally complete breakfasts available out there. It is high in soluble fibre, has a low glycaemic index, and is proven to lower LDL cholesterol, and calorie-efficient enough to support serious weight loss.
UK government’s junk food advertising ban (w.e.f. October 1, 2025) did include some products with porridge in them. However, that verdict was not for oats, but rather the added sugar and salt in some of the commercial varieties. Plain porridge made from whole oats was never a part of that list.
For people on weight loss medications like Mounjaro or Wegovy, porridge plays a very important additional role that most people don’t know about. It’s not about what porridge contains but how it works in your body.
Beta-glucan, the soluble fibre in oats, activates some of the same satiety pathways your medication targets. A bowl built for protein can hit 35–40g in a single meal. And pre-workout, it's one of the best slow-release fuels available.
Key Takeaways
- Whole oat porridge is NHS-recommended and nutritionally well-evidenced
- A standard 40g serving provides 152 kcal, 5.3g protein, 27g carbohydrate, and 4g dietary fibre.
- Beta-glucan, oats' key soluble fibre, forms a gel in the gut that slows digestion, reduces LDL cholesterol, and stabilises blood sugar. The EFSA has approved this health claim.
- Porridge has a low glycaemic index (below 55), making it one of the best breakfasts for appetite control and blood sugar management.
- For men on Mounjaro or Wegovy, porridge complements the medication.
- A protein-built porridge bowl (whey, Greek yoghurt, high-protein milk) can reach 35–40g protein.
- Instant flavoured sachets can contain up to 12g added sugar. Choose whole or rolled oats and add your own toppings.
Wasn't Porridge Banned?
Yes and no. On October 1, 2025, the UK government banned HFSS (high in fat, salt and sugar) junk food advertising. It introduced a 9pm watershed on TV advertising and a total ban on paid-for online advertising for products that score above a certain threshold on a nutrient profiling tool.
This ban included some commercial porridge based products containing added sugar, chocolate, or syrup. Plain oats, whole oat porridge, and most standard muesli and granola were explicitly exempt.
The NHS hasn’t stopped recommending oats as a healthy breakfast staple. What the ban flagged was the processed, sweetened end of the porridge market, not the bowl of rolled oats you make at home.
Why Is Porridge Good for You?
Beta-glucan: the standout ingredient
Whole oats contain a soluble fibre called beta-glucan. When you eat oats, beta-glucan dissolves in water and forms a thick, viscous gel in your gut. This gel slows the rate at which food leaves your stomach, controls the sugar spike after eating, and keeps you full for longer than what you would be on a similar calorie meal without it.
A 2025 randomised dose-response study published in Food Function confirmed that oat beta-glucans consumed at breakfast improved glucose tolerance not just immediately after eating, but even at lunch 3.5 hours later.
The European Food Safety Authority (EFSA) has approved a specific health claim for oat beta-glucan and the maintenance of normal blood cholesterol.
A typical 40g serving of oats also contains around 4g of dietary fibre. This contributes to around 13% of your NHS-recommended daily target of 30g, which most men in the UK fall short of.
Heart health
Cardiovascular disease is the leading cause of death for men in the UK. And men, in general, develop it a decade earlier than women. Regular consumption of oat beta-glucan can reduce LDL(bad cholesterol) significantly. Multiple randomised controlled trials have confirmed this.
For men with elevated cardiovascular risk, which includes many men with abdominal obesity or metabolic syndrome, this is a very relevant benefit, not just an additional one.
Blood sugar regulation
Oats have a glycaemic index (GI) of below 55. This means that they release glucose slowly into the bloodstream rather than causing the spike-and-crash pattern of white toast, sugary cereals, or pastries.
A systematic review published in Nutrients found that oats can help control blood sugar and improve cholesterol levels in people with type 2 diabetes. Men are anyways at a higher risk of developing type 2 diabetes (where the body resists insulin or doesn’t make enough of it) at lower BMI thresholds than women. This is why blood sugar stability at breakfast matters more for here.
Gut health and inflammation
Oats become food for beneficial gut bacteria, which produce short-chain fatty acids (SCFAs), particularly butyrate, during fermentation. SCFAs reduce gut inflammation, improved gut barrier function, and a range of metabolic health benefits.
A 2023 review in Nutrients confirmed that oat consumption promotes the growth of Lactobacillus and Bifidobacterium species and increased SCFA production. A high-fibre diet including oats can also reduce the risk of bowel cancer, which can be a meaningful benefit for men over 40.
Is Porridge Good for Weight Loss?
Yes and not just because of the calorie count. The combination of low GI, high soluble fibre, and slow gastric emptying makes porridge one of the most effective breakfasts for appetite control throughout the morning.
Dan, a 39-year-old teacher from Sheffield, was three months into his Mounjaro programme when his HeMed clinician reviewed his food diary. He'd been skipping breakfast entirely on low-appetite mornings and compensating with a larger lunch. Switching to a small bowl of porridge with milk and a scoop of unflavoured protein powder changed his protein timing significantly. His 12-week blood work showed better lean mass retention than the three months prior. "It wasn't exciting," he said. "But it was the thing that actually worked."
The numbers
Here’s what a 40g serving of dry oats contains -
- Approximately 152 calories
- 5.3g protein
- 27g carbohydrate
- 4g dietary fibre.
Add 200ml semi-skimmed milk, and the total rises to around 255 calories with roughly 12g of protein. It will still be a calorie-efficient meal by most standards, and will also help in delaying hunger.
Compare this to a typical bowl of branded cereal -
- 300–400 calories
- 15–25g sugar
- Low fibre
or two slices of white toast with butter
- around 280 calories
- Low fibre
- High GI
We don’t think there’s further explanation needed.
Porridge on Mounjaro or Wegovy
If you're on Mounjaro or Wegovy, your appetite is already being suppressed through GLP-1 receptor activation. Porridge complements it as it works alongside GLP-1 medication. Research has shown that beta-glucan, released from oats, stimulates the release of satiety hormones including GLP-1 and PYY from gut cells, and slows gastric emptying.
A 2024 randomised crossover trial in Nutrition & Metabolism found that beta-glucan significantly increased the gastric emptying time and reduces the post meal blood sugar spike. Another 2025 study in the BBC Science Focus described beta-glucan's fermentation pathway producing butyrate, which stimulates GLP-1 release, as a naturally occurring GLP-1 mechanism. While the GLP-1 release is not as strong as the medication here, but it can make a positive difference.
There's also the muscle preservation angle. Men on GLP-1 medications risk losing lean mass alongside fat if protein intake is insufficient. Reduced appetite can naturally cause less protein intake. A high-protein porridge bowl at breakfast helps here. It is easy to eat on a suppressed appetite, nutrient-dense, and completely adaptable to your targets.
Porridge and the Gym: What Men Should Know
Pre-workout fuel
Oats are one of the best pre-workout carbohydrate sources for men doing resistance training or moderate-intensity cardio. The low GI means a steady release of glucose across the training session rather than a spike followed by a crash mid-workout
A bowl of porridge, when consumed 1-2 before a workout, provides the glycogen support that matters for performance without the blood sugar instability of white bread, pastries, or sugary sports drinks.
This is particularly relevant for men who train in the morning. The 30-minute wait after taking the Wegovy pill (if on the oral version) aligns well with a porridge preparation window before a morning session.
Not All Porridge Is the Same
Whole oats vs instant sachets
There was a reason the UK government banned advertising on certain kinds of porridge. The oat grain itself is highly nutritious. The problem is what gets added to it. Flavoured instant sachets that include golden syrup, apple and cinnamon, strawberry, etc. can contain up to 12g of added sugar per serving, comparable to some cereals. They also tend to be more finely milled, which raises the GI and reduces the satiety benefit of the beta-glucan.
Choose plain instant oats, without flavouring or added sugar. If you're buying sachets, always check the label. If you see sugar listed in the top three ingredients, find an alternative.
Did you know: the list of ingredients on any food packet is always written in a descending order of their content in the packet.
Steel-cut, rolled, or instant: What's the difference?
- Steel-cut oats: These are least processed, have the lowest GI, and highest fibre density, but also the longest cooking time (~20–30 minutes). Best for blood sugar management.
- Rolled oats: This is a good balanced option. Comes with slightly higher GI than steel-cut but still low overall, and quick to cook (~5 minutes).
- Instant oats (plain, unsweetened): These are most processed and come with a slightly higher GI, but still a whole grain and still significantly better than most commercial alternatives. Fine if you're time-constrained.
- Flavoured instant sachets: The worst option out there. It’s best to avoid, or use occasionally with awareness of the sugar content.
Best Toppings for Weight Loss and Performance
What you put on top of your porridge bowl will decide if it’s one of the most complete meals you can eat or a blood sugar bomb. Here’s how to build it right -
Here’s how to build it right -
- Protein first: Add unflavoured protein powder stirred in while cooking, or Greek yoghurt on top. Aim for 30g+ total protein in the bowl.
- Healthy fats: Go for walnuts, almonds, or a tablespoon of nut butter (adds ~100 kcal but also omega-3s and prolonged satiety). Flaxseed is worth adding for men. They are high in lignans that support hormonal health.
- Low-sugar fruit: You can consider berries (blueberries, raspberries are best). They come with high antioxidants, low GI, and minimal sugar load. Banana (also a berry) can add potassium and energy if you're training.
- Avoid: Say no to honey in large amounts, golden syrup, dried fruit (sugar-dense), flavoured yoghurts, cream. These erode the blood sugar stability that makes porridge valuable.

Frequently Asked Questions
Is porridge good for you?
Yes, whole oat porridge is one of the most nutritionally complete breakfasts you can eat. It's high in soluble fibre (particularly beta-glucan), supports heart health, helps regulate blood sugar, and promotes a healthy gut. A 40g serving provides around 152 calories, 5.3g protein, and 4g fibre. The key is choosing whole or rolled oats over heavily processed instant sachets with added sugar.
Is porridge a good breakfast for weight loss?
Yes. Porridge's high beta-glucan fibre content and low glycaemic index mean it releases energy slowly and keeps you fuller for significantly longer. It's particularly useful alongside GLP-1 weight loss medication like Mounjaro or Wegovy.
Is porridge banned in the UK?
Not exactly. The UK's HFSS junk food advertising ban (w.e.f. 1 October 2025) banned promotion of commercial porridge products with added sugar, syrup, or chocolate due to their nutrient profile scores. Plain oats, whole oat porridge, and most standard porridge products were explicitly exempt. The NHS continues to recommend oats as a healthy breakfast.
Is instant porridge good for you?
Plain instant oats, without added sugar or flavouring, are nutritionally close to rolled oats and a reasonable choice. The oat grain is the same. However, flavoured instant sachets often contain significant added sugar (sometimes up to 12g per serving), which raises the GI and undermines the blood sugar benefits that make porridge worth eating.
How many calories are in a bowl of porridge?
A standard 40g serving of dry oats contains approximately 152 calories, 5.3g protein, 27g carbohydrate, and 4g dietary fibre. Made with 200ml semi-skimmed milk, the total is around 255 calories with approximately 12g protein.
Is porridge good before the gym?
Yes, oats are one of the best pre-workout carbohydrate options. Their low GI provides sustained energy across a training session without a blood sugar spike mid-workout. Eat 1–2 hours before training. Add a protein source (protein powder, Greek yoghurt, or milk) to support muscle performance and recovery.
Is porridge good on Mounjaro or Wegovy?
Yes, it's one of the best breakfast options if you're on a GLP-1 medication. Porridge is calorie-efficient, easy to eat on a suppressed appetite, and beta-glucan activates similar satiety pathways to your medication (slower gastric emptying, GLP-1 stimulation). Built with a protein source, it helps prevent the lean mass loss that can occur on GLP-1s when protein intake drops.
How do I make high-protein porridge?
Add semi-skimmed or high-protein milk instead of water (adds 8–10g protein), stir in a scoop of unflavoured whey or plant protein while cooking (adds 20–25g), and top with Greek yoghurt (adds 10g). A fully built bowl can reach 35–40g of total protein. Choose unflavoured protein powder to avoid sweetness clashing with the oats, and add berries rather than honey to keep sugar content low.
